The Rate Is the Decision
Bulking and cutting arithmetic — why the surplus is sized to a biological ceiling, and why lean gaining usually wins.
Almost every bulking guide starts with a calorie number. That's backwards. The rate is the decision. The calorie number falls out of it.
The ceiling nobody can bribe
Muscle protein accretion has a hard biological ceiling. An experienced trainee gains on the order of 0.25–0.5% of bodyweight per month in lean mass, and no amount of surplus makes that faster.
Energy above what that accretion plus training expenditure requires becomes adipose. And it gets worse as you go: the partitioning ratio degrades as body fat rises, because higher adiposity means more inflammatory signalling, worse insulin sensitivity in muscle, and a larger share of surplus energy stored rather than used.
So the surplus is sized to the ceiling, not to appetite.

Look at the advanced row. That's why experienced lifters bulk slowly or not at all — at a 30:70 split you're buying a kilo of muscle with two and a third kilos of fat, then paying for the fat again in a cut.
For a 78 kg intermediate: +300 kcal, expecting ~0.3 kg/month. If the scale moves faster than that, the extra is fat. Not "mostly muscle if you train hard". Fat.
Cutting: what actually protects lean mass
Three things, in order of importance:
Resistance training. It provides an mTORC1-activating mechanical stimulus that is largely independent of energy status. This is by far the strongest lean-mass protector, and it's the reason "cardio to cut" is the wrong emphasis.
Elevated protein — 2.4–3.0 g/kg in a deficit, up from 1.6–2.2. Supplies substrate when the body is otherwise catabolising to meet amino acid demand.
A moderate rather than aggressive deficit. Expenditure falls disproportionately during restriction — driven mostly by reduced NEAT (largely subconscious: people fidget, gesture and walk measurably less), reduced T4→T3 conversion, and reduced sympathetic tone. "Eat less, move more" is thermodynamically true and practically incomplete at the same time, because the body actively adjusts the second half.

Keep training intensity. Cut volume by 20–30% if recovery suffers, but never load — intensity is what tells the body the muscle is still needed. And take a 1–2 week diet break at maintenance every 8–12 weeks to restore leptin and thyroid signalling.
Why lean gaining usually wins
The compromise that beats both, for anyone past novice: +100–200 kcal, held for six to twelve months. Roughly 0.1–0.2% bodyweight per month.
Here's the arithmetic that makes the case:
- Aggressive: 6-month bulk at +500 kcal → ~3 kg lean, ~4 kg fat. Then a 3-month cut, which costs some of the lean back. Nine months, and you dieted for three of them.
- Lean gain: 12-month at +150 kcal → ~4 kg lean, ~1.5 kg fat. No cut required.
Same or better lean outcome, no time spent dieting, and body fat never leaves the range where partitioning is favourable. The aggressive version only wins if you're a true novice or returning from a layoff.
On recomposition
Simultaneous fat loss and muscle gain is real and mechanistically coherent — mTORC1 activation via mechanical tension can proceed during a deficit as long as amino acids are available.
But the magnitude is strongly moderated by training status: largest in novices, detrained returnees and the overweight; modest in already-lean trained individuals, where phase-cycling outperforms it.
Most content marketing recomposition as universally achievable is selling hardest to the group it works worst for.
How to actually run it
Weigh daily, same conditions, and read the 7-day rolling average — daily weight is mostly water, glycogen and gut content, and reacting to it is reacting to noise. Adjust every 2–3 weeks, never weekly. Measure waist at the navel weekly, because it separates lean gain from fat gain better than the scale alone.
If the rolling average is flat for two weeks, add ~150 kcal, preferentially as carbohydrate on training days.
